15 ring dips
20 alternating SA DB Power Snatch - 55#/35#
25 double unders

PM:
Low Bar Back Squat - 5,4,3,2,1; 240 sec rest b/t sets

biceps to rings on dips
hips to full ext at top of snatch

there are 60 total reps per round in AM workout, post total reps for the 20 minute time frame completed to comments along with the back squat totals for PM workout

post wod fuel part 1 - male:
above 12% - 40g prot/40g carb
8-12% - 40g prot/60g carb
below 8% - 40g prot/80g carb

post wod fuel part 1- female:
above 16% - 30 g prot/20 g carb
12-14% - 30 g prot/40 g carb
below 12% - 30 g prot/60g carb

eat a large PFC meal 60 min after post wod fuel for everyone

post wod fuel part 2 - male:
above 12% - 40g prot/0g carb
8-12% - 40g prot/10g carb
below 8% - 40g prot/20g carb

post wod fuel part 2 - female:
above 16% - 20 g prot/0 g carb
12-14% - 20 g prot/10 g carb
below 12% - 20 g prot/20g carb

eat a low GI PFC meal 60 min after post wod fuel for everyone, stress the protein and good fats

    do AMR in 7 min of rx'd wod AFTER you do 5 sets of 3 back squat with 55% of your 1RM back squat; rest 45 sec b/t sets for squat, no double needed for you

    Originally I was thinking a round every 2 minutes but that fell off fast. Lungs ain't there yet but those DB snatches are rough. Dips worked well as 3's, snatches as 5's; all doubles unbroken.

    Congrats to Unit!

    = 250

    The Dips were all overly deep. But rather than then getting call for a short movement.

    SA DB Snatch were tough. kept a pace of about 3-5 every attempt.
    D/U's were straight, had to focus on very small jumps as the post chain was screaming from the snatches

    1st and 5th rounds were grinders. The middle rounds were just brutal. The later rounds of dips were done in 2's. Very weak today after yesterday and dips hit me hard.

  16. Gord, just to clarify, you & Sweeney left your DBs out & when I picked them up to move them, your DB felt noticeably lighter. I weighed it, 47#. You used a 45# DB & 1.25s, probably thinking it was a 50#er. Oops.

    Speaking of which, #2 started off well for me but I made some big jumps too early and paid for it.
    255x5, 275x4, 285x3, 300x1, 305xf.

    I had the mojo going today but I could feel the CNS wasn't snapping back fully in 4 minutes. Hit a sticking point at rep 2 of 300lbs, lost focus, and when things got blurry I had to dump the weight. I didn't have much left for 305 but I said 'SCREW IT!' and tried it anyways. Live and learn.

    My legs are sore already, I'm going to be wrecked tomorrow.

    I could have gotten eight rounds, time management was tough by myself.

    I went aggressive on the set of four and paid for it. After that my CNS was busted, so I had to back off. I was satisfied with 435 after that. I thought maybe 445 could have gone but I gave it a rest instead.

    Good luck at the qualifiers BSO. The midwest quals are in another month so I've got some time to sweat it out...

    The ring dips were tough and made everything else feel like a break. I thought the snatches at 35# would be a lot harder. Thanks to bso for his programming and coaching; no way I could have done all those ring dips a few months ago.

    started each round with rx'd ring dips, but then had to switch to jumping slow negs, pausing at the bottom with my bicep on the ring before dropping. Still working on these buggers.

    I had a hard time getting warm for this workout...feels like my CNS is down alittle...and my appetite hasnt been where its normally at...pacing was key with this wod...snatches at 5's, dips at 3's, blasted through first round in 2:00 then hung on...du's easy. I was drenched in sweat...its not normally that bad, ha

    I had 305 in me but all my lifts felt heavy, back was tight and CNS wasnt firing till last 2 sets, packed it in and decided to play it safe. PR is 310.
